What regulating your nervous system means

Regulating your nervous system is training the ability to move from activation to calm, deliberately, at the moment you need it. It is not being calm all the time. It is having the way back.

The distinction matters because most writing on this subject collapses two different things. Calming down lowers this moment's activation: you breathe out slowly, your pulse drops, you feel relief. Regulating is the capacity to do that again and again, faster each time, in progressively harder circumstances.

The first is an effect. The second is a skill. And like any skill, it improves through progression — not because you took one deep breath, but because you took two hundred across different conditions until your body learned the route home.

That has an uncomfortable implication if you've spent months on relaxation audio without noticing real change. It isn't that the practice doesn't work. It's that you're using a relief tool and expecting training results.

How to tell if your nervous system is dysregulated

There's no blood test for this, but there is a recognisable pattern. A dysregulated nervous system isn't one that activates — activation is normal and necessary. It's one that activates easily and returns slowly.

  • Small inputs startle you: a message, a noise, a change of plan.
  • After a tense conversation, your body takes hours to come down, not minutes.
  • You sleep but don't rest. You wake at 3am with your thoughts already running.
  • Constant background tension: jaw, shoulders, stomach, short high breathing.
  • You swing between wired and flat, with no comfortable middle.
  • Tiredness that more sleep doesn't fix.

Recognising three or four of these doesn't mean something is broken. It means the system learned to stay on guard, because at some point that was useful. What was learned can be retrained.

Important: chronic dysregulation overlaps with symptoms of anxiety, depression, thyroid conditions and sleep apnoea, among others. Nothing here replaces a professional assessment. If symptoms interfere with daily life, start there.

Sympathetic and parasympathetic: the difference that matters

The autonomic nervous system has two branches. The sympathetic mobilises: heart rate up, muscles tense, breathing fast, digestion paused. The parasympathetic recovers: pulse down, muscles soften, digestion and repair resume.

The usual mistake is treating them as bad and good. They aren't. The sympathetic branch gets you out of bed, carries you through a presentation, saves you crossing the street. The problem is never activation — it's the missing transition.

A healthy nervous system moves fluidly between branches across the day. A dysregulated one gets stuck in one, usually sympathetic, sometimes in a parasympathetic shutdown of numbness and disconnection.

So the goal of training isn't to "activate the parasympathetic." It's to restore the capacity to transition. That's the difference between a car with brakes and a car that isn't moving.

Exercises to regulate your nervous system

Four tools, ordered by how fast they act. The first two are rescue tools, used once you're already activated. The last two are training tools, used when you're fine — which is exactly when they build capacity.

1 · Physiological sigh — 30 seconds

  1. Inhale through the nose until the lungs are comfortably full.
  2. Without exhaling, take a second short sip of air on top of the first.
  3. Exhale through the mouth, long and slow, until empty.
  4. Repeat three to five times.

It's the fastest tool available for acute activation, and it's the one your body already runs on its own when you sob or sigh on the way into sleep. The double inhale reinflates collapsed alveoli; the long exhale does the work on heart rate.

2 · Extended exhale — 2 minutes

  1. Inhale through the nose for a count of four.
  2. Exhale through nose or mouth for a count of six to eight.
  3. Don't force the inhale. All the work is on the way out.
  4. Continue for two minutes.

The general rule: when the exhale is longer than the inhale, heart rate falls. When it's shorter, it rises. That asymmetry is the most reliable lever you have on your own physiology.

3 · Paced breathing — 5 minutes

  1. Inhale five seconds, exhale five seconds. Six breaths per minute.
  2. Through the nose, unforced, no breath holds.
  3. Hold for five minutes, ideally at the same time each day.

This is the training exercise, not the rescue one. At six breaths per minute, heart rate and breathing fall into phase — the state known as heart coherence. Practised daily, this is what widens recovery capacity rather than just relieving the moment.

4 · Orienting — 60 seconds

  1. Without moving your head, let your eyes travel slowly around the room.
  2. Turn your neck slowly to one side, look, and return.
  3. Repeat on the other side. Wait for a spontaneous sigh or swallow.

It sounds too simple to do anything. What it does is give a system on alert the information it's missing: that the current environment is safe. The spontaneous sigh that shows up mid-exercise is the signal that the message landed.

How long it takes to regulate your nervous system

Two different timescales, and confusing them is the number one cause of giving up.

A single activation episode takes between 90 seconds and 20 minutes to come down, provided you don't feed it with rumination. Acute stress chemistry is short-lived; what extends it is mentally replaying what happened.

Regulation capacity — how fast you return, how much you can take before you spike — changes over weeks, not days. With five to ten minutes of daily practice, most people notice a clear difference in sleep quality and recovery time somewhere around week three or four.

The progression that works: one week to install the habit and learn the rescue tools, six weeks to build real capacity, then maintenance. That isn't a promise — it's how any physiological system is trained.

Can you regulate your nervous system without medication?

Regulation through breathing, orienting and contemplative practice acts on the autonomic branch of the nervous system and requires no medication. That said, it isn't an alternative to treatment prescribed by a professional — in many cases the two are used together and reinforce each other. If you're in treatment, talk to whoever prescribed it before changing anything.

What's the best time of day to practise?

Morning, before the day's demands start, is when practice builds the most capacity. Rescue tools get used whenever they're needed, on no schedule. What matters most isn't the hour — it's that it's the same hour every day.
